The intensity of aerobic exercise is important to determine how much time you should spend training in order to reap its benefits.<\/p>\n\n\n\n<p>As an <a href=\"https:\/\/scholar.google.com\/citations?user=FkSKPfIAAAAJ&amp;hl=en\">exercise science researcher<\/a>, I support the <a href=\"https:\/\/journals.lww.com\/acsm-healthfitness\/Fulltext\/2019\/05000\/Physical_Activity_Guidelines_for_Americans__The.4.aspx\">American College of Sports Medicine\u2019s recommendation<\/a> of a minimum of 150 minutes per week of moderate aerobic exercise, or 75 minutes per week of high-intensity exercise. But what does exercise intensity mean?<\/p>\n\n\n\n<p>There is a <a href=\"https:\/\/doi.org\/10.1152\/advances.1999.277.6.S244\">linear relationship<\/a> between heart rate and exercise intensity, meaning as the exercise intensity increases, so does heart rate. Heart rate zone training, which uses heart rate as a measure of exercise intensity, has <a href=\"https:\/\/www.shape.com\/fitness\/training-plans\/how-find-max-heart-rate-train-personal-heart-rate-zones\">increased in popularity in recent years<\/a>, partially due to the ubiquity of wearable heart rate technology.<\/p>\n\n\n\n<p>The way exercise intensity is <a href=\"https:\/\/doi.org\/10.1123\/ijspp.2016-0523\">usually described<\/a> is problematic because one person\u2019s \u201cvigorous\u201d may be another\u2019s \u201cmoderate.\u201d Heart rate zone training tries to provide an objective measure of intensity by breaking it down into various zones. But heart rate can also be influenced by <a href=\"https:\/\/www.healthline.com\/health\/dangerous-heart-rate#factors-affecting-heart-rate\">temperature, medications and stress levels<\/a>, which may affect readings during exercise.<\/p>\n\n\n\n<h2>Heart rate and exercise intensity<\/h2>\n\n\n\n<p>The <a href=\"https:\/\/doi.org\/10.1161\/CIR.0000000000000461\">gold standard for determining aerobic exercise intensity<\/a> is to measure the amount of oxygen consumed and carbon dioxide exhaled. However, this method is cumbersome because it requires people to wear a breathing mask to capture respiratory gases.<\/p>\n\n\n\n<p>An easier way is to predict the person\u2019s maximum heart rate. This can be done with <a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC7523886\/\">an equation<\/a> that subtracts the person\u2019s age from 220. Although there is <a href=\"https:\/\/theconversation.com\/tracking-your-heart-rate-5-questions-answered-about-what-that-number-really-means-124066\">controversy surrounding<\/a> the best way to calculate maximum heart rate, researchers suggest <a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC7523886\/\">this method is still valid<\/a>. https:\/\/www.youtube.com\/embed\/0on5LV3k26o?wmode=transparent&amp;start=0 What happens when you reach your maximum heart rate?<\/p>\n\n\n\n<p>The American College of Sports Medicine outlines <a href=\"https:\/\/www.acefitness.org\/continuing-education\/certified\/june-2019\/7293\/ace-sponsored-research-the-accuracy-of-heart-rate-based-zone-training-using-predicted-versus-measured-maximal-heart-rate\/\">five heart rate zones<\/a> based on a person\u2019s predicted heart rate maximum. Zone 1, or very light intensity, equals less than 57% of maximum heart rate; zone 2, or light intensity, is 57% to 63%; zone 3, or moderate intensity, is 64% to 76%; zone 4, or vigorous intensity, is 77% to 95%; and zone 5, or near-maximal intensity, is 96% to 100%.<\/p>\n\n\n\n<p>However, other organizations have their own measures of exercise intensity, with varying ranges and descriptions. For example, <a href=\"https:\/\/www.orangetheory.com\/en-us\/articles\/understanding-heart-rate-zones-and-how-they-help-boost-your-fitness\">Orange Theory<\/a> describes their zone 2 training as 61% to 70% of maximum heart rate. Complicating matters even further, companies that produce heart rate monitors also have <a href=\"https:\/\/www.rei.com\/learn\/expert-advice\/how-to-train-with-a-heart-rate-monitor.html\">higher thresholds for each zone<\/a>. For example, Polar\u2019s zone 2 is up to 70% of maximum heart rate, while the American College of Sports Medicine recommends a zone 2 of up to 63%.<\/p>\n\n\n\n<h2>Adapting heart rate zones<\/h2>\n\n\n\n<p>Zone training is based on the idea that how the body responds to exercise is at least <a href=\"https:\/\/doi.org\/10.3389%2Ffphys.2015.00295\">in part determined by exercise intensity<\/a>. These adaptations include <a href=\"https:\/\/www.ncbi.nlm.nih.gov\/pmc\/articles\/PMC6355121\/\">increased oxygen consumption<\/a>, important <a href=\"https:\/\/doi.org\/10.1155%2F2019%2F7058350\">cellular adaptations<\/a> and <a href=\"https:\/\/doi.org\/10.3389%2Ffphys.2015.00295\">improved exercise performance<\/a>.<\/p>\n\n\n\n<p>Zone 2 has received a lot of attention from the fitness community because of its <a href=\"https:\/\/marathonhandbook.com\/zone-2-training-the-science-benefits\/\">possible benefits<\/a>. Performance coaches describe zone 2 as \u201clight cardio,\u201d where the intensity is low and the body relies mainly on fat to meet energy demands. Fats provide more energy compared to carbohydrates, but <a href=\"https:\/\/doi.org\/10.1016%2Fbs.pmbts.2015.07.020\">deliver it to cells more slowly<\/a>.<\/p>\n\n\n\n<p>Because fat is more abundant than carbohydrates in the body, the body responds to the <a href=\"https:\/\/doi.org\/10.1111\/jcmm.15194\">cellular stress<\/a> that exercise causes in muscle cells by <a href=\"https:\/\/doi.org\/10.1155\/2019\/7058350\">increasing the number of mitochondria<\/a>, or the energy-producing component of cells. These workouts involve exercising at a high intensity for short durations, like an all-out sprint or cycle for 30 seconds to a minute, followed by a period of low intensity activity. This is repeated six to 10 times.<\/p>\n\n\n\n<p>During this sort of high-intensity activity, the body primarily uses carbohydrates as a fuel source. During high-intensity exercise, the body <a href=\"https:\/\/doi.org\/10.1016%2Fbs.pmbts.2015.07.020\">preferentially uses carbohydrates<\/a> because the energy demand is high and carbohydrates provide energy twice as fast as fats.<\/p>\n\n\n\n<p>Some people who turn to exercise to lose fat may eschew high-intensity training for zone 2, as it\u2019s considered the \u201cthe fat burning zone.\u201d This may be a misnomer.<\/p>\n\n\n\n<p>Researchers have found that high-intensity interval training produces a similar increase in markers for <a href=\"https:\/\/doi.org\/10.1113\/JP273196\">mitochondria production<\/a> when compared to longer, moderate aerobic training. Studies have also shown that high-intensity exercisers build muscle and <a href=\"https:\/\/doi.org\/10.1007\/s00421-021-04835-w\">improve insulin resistance<\/a> and <a href=\"https:\/\/doi.org\/10.1113\/jphysiol.2011.224725\">cardiovascular health<\/a> similar to moderate-intensity exercisers, and they made these gains faster. The main trade-off was discomfort during bouts of high-intensity exercise.<\/p>\n\n\n\n<h2>Moderate- or high-intensity exercise?<\/h2>\n\n\n\n<p>With varying guidelines around heart rate zones and conflicting evidence on the potential benefits of training in each zone, exercisers may be left wondering what to do.<\/p>\n\n\n\n<p>In order to yield the health benefits of exercise, the <a href=\"https:\/\/doi.org\/10.1161%2FCIRCULATIONAHA.116.018093\">most important variable<\/a> to consider is adhering to an exercise routine, regardless of intensity. This is equivalent to zone 3, or 64% to 76% of maximum heart rate, a range you can only meet in the upper levels of most zone 2 workouts. If you\u2019re not seeing desired results with your zone 2 workouts, try increasing your intensity to reach the moderate level.<\/p>\n\n\n\n<p>A commonly reported reason for not exercising is a <a href=\"https:\/\/www.heart.org\/en\/healthy-living\/fitness\/getting-active\/breaking-down-barriers-to-fitness\">lack of time<\/a>. For people short on time, high-intensity training is a good alternative to steady-state cardiovascular exercise.
